Heat and hydration for Keys athletes

Four bands run this site's heat guidance, keyed to the live heat index: green means train normally, yellow means hydrate on a schedule, orange means shorten sessions and push hard efforts to dawn, and red means indoor or dawn only. The cutoffs follow the National Weather Service heat index categories, and the conditions page shows which band Key West is in right now. This guide explains the system, then hands you an advisor that adjusts it for your activity, your schedule, and whether your body has met a Keys summer yet.

The four bands

  • Green (heat index under 80 F), Train normally. Normal sessions. Drink to thirst, watch the UV line.
  • Yellow (heat index 80 to 89 F), Hydrate on schedule, shade breaks. Planned fluids every 15 to 20 minutes, shade breaks between efforts.
  • Orange (heat index 90 to 102 F), Shorten sessions, move hard efforts before 9am. Cut planned volume, push intensity to dawn, double the fluid schedule.
  • Red (heat index 103 F and above), Indoor or dawn only, this is injury and illness territory. No midday outdoor training. Dawn or indoor sessions only.

The Heat Safety Advisor

The advisor takes four inputs, your activity, planned duration, time of day, and whether you are acclimatized to Keys summer, reads the live heat index when it can, and returns a band with specific behavior lines. Acclimatization, honestly

Ten to 14 days of graded heat exposure changes real physiology per the NATA guidance: sweating starts earlier and runs more dilute, plasma volume expands, and heart rate drops at the same workload. That is why February arrivals suffer in April and why the advisor treats unacclimatized athletes one band more conservatively. The catch: acclimatization fades within a few weeks away from the heat, so last summer's tolerance is not in the account anymore. Build it each year with short, easy sessions that lengthen gradually, and let the hard efforts wait for the second week.

Hydration as ranges, never prescriptions

Sweat rates vary several-fold between athletes, which is why one-size fluid rules fail. The ACSM position stand frames it as ranges: roughly 13 to 27 ounces per hour during exercise for most athletes, scaled to sweat rate, with the goal of avoiding both meaningful dehydration and overdrinking. Starting hydrated matters as much as the in-session schedule. Electrolyte honesty: sodium matters for sessions past an hour or two in real heat and for heavy or salty sweaters; for a 40 minute morning run, water and a normal diet cover it. Thirst lags in serious heat, which is why the yellow band and up switch from drinking to thirst to drinking on schedule.

The Keys-specific year

Summer is a wet-bulb problem: dew points in the 70s mean sweat stops evaporating efficiently, so the heat index outruns the thermometer and effort drifts up at the same pace. Winter fronts flip the risk: the air finally cools, everyone doubles their volume in a week, and the load-spike injuries arrive on schedule. On the water, add reflection: UV nearly doubles off the surface, and the heat pacing rules that govern land sessions apply with a sun multiplier afloat.

Early warning signs and the stop rule

The early cluster: heavy sweating with weakness, headache, nausea, dizziness, cramping. Any of those means the session is over, shade and fluids now, per the CDC's extreme heat guidance. The emergency line is brighter: confusion, stumbling, hot skin that has stopped sweating, or a temperature above 104 F is heat stroke territory, and the response is 911 plus immediate cooling, not a rest in the shade. The stop rule that prevents most of this: in orange and red bands, decide your quit time before you start, because judgment is the first thing the heat takes. Train with someone, or at least tell someone your route and return time; the athletes who get in real trouble here are usually alone.
